Warm-up: Run 400m, 25m walking lunge, 20 pull-ups, 20 sit-ups, 20 deadlifts with bar, 10 pullups, 30 second Samson Stretch

Strength: Pull-ups 3 sets of 5.  Work up to a 5RM.  If you don’t have pull-ups do negatives
